You want the fat gone. Two different tissues come off when the scale moves, and which one leaves is decided by what you are doing while you lose it. That is the part almost nobody gets told, so we start there.
Step on it and you get a single figure. Underneath that figure your body is giving up fat and giving up muscle at the same time, in some ratio, and the scale adds them together and reports the total.
So a good week and a bad week print the same. Four pounds of mostly fat and four pounds of half muscle both read as four pounds. The ratio is the thing that matters and the scale has no access to it.
That ratio is what you are choosing when you choose a method. It is the only real decision in fat loss.
Researchers took a group of older adults who wanted to lose weight, put all of them on the same supervised weight-management program, and changed one variable. One group did aerobic exercise. One group lifted. One group did both. Everybody lost a similar amount of fat. The aerobic group gave up several times more lean tissue than the lifting group did to get there.

Two of those people walk out weighing the same. One of them is a smaller version of who they were. The other one is a weaker version.
Young men were put in an energy deficit for four weeks and trained hard the whole time, resistance work included. Fat came off both groups. In the group eating the higher protein intake, lean mass went up while the fat was coming down.

Trained athletes were put through the same kind of deficit and the result came out the same way. Both groups lost the same fat. The group eating more protein kept nearly all of the lean tissue the other group lost.

Both studies used resistance training as the floor under the diet. The eating changed how much muscle was spared. The lifting is what gave the body a reason to spare any of it.
Most weight that comes off goes back on eventually. When researchers went back through the classic starvation and refeeding data, they found appetite stayed elevated until the lean tissue was rebuilt, and fat was the tissue restored first. The body fills the fat back in while it is still waiting on the muscle.

So the muscle you spend on the way down is charged to you twice. You lose it during the diet, and then the regain arrives as fat on a body carrying less muscle than it started with. Do that three or four times across a decade and the scale can land back where it began while the body underneath has been traded down every single round.
There is a measured name for this. It is called excess post-exercise oxygen consumption, and it is the extra oxygen your body burns putting itself back together after the session. Men who did one short, hard resistance circuit were still consuming oxygen above their own baseline a day and a half later.

A calorie readout on your wrist counts the forty-five minutes you were in the building. The repair bill comes due over the next two days, off the clock, and nothing you wear is watching for it. This is why people who lift feel like the numbers on their monitor do not match what their body is doing.
Across dozens of controlled trials covering thousands of adults, resistance training on its own lowered body fat percentage and lowered fat mass. Muscle was going on at the same time as fat was coming off, so the total often barely moved.

That is the week people quit. The scale says nothing happened and the person believes it. Something did happen. It happened in two directions at once and the instrument added them together and cancelled them out.
Lift, and lift heavy enough that your body has a reason to keep the muscle it has. Eat enough protein to build with. Walk. Let the fat loss take the time it takes. If you are under a doctor’s care for anything, get cleared before you start.
Then measure something that can actually answer the question. Body composition, grip strength, what your loads are doing week to week. Those numbers separate the two losses. The scale never could.
